How to progress without raising injury risk too much

Weeks of repeatable quality usually beat aggressive spikes followed by shutdown. Smart progression is what you can sustain, not what looks impressive in a three-day training log. Risk does not depend on one variable
Running injuries have multiple contributors. Reviews find conflicting results for distance, duration, frequency, intensity, and weekly changes, so one metric cannot predict individual injury.
Previous injury, current capacity, surface, occupational load, sleep, and training decisions interact. A load that prepares one person may exceed another person’s tolerance. The goal is to expand capacity gradually, not avoid every discomfort.
Why the 10 percent rule is not a law
The rule suggests limiting weekly increases, but it does not have enough support as universal protection. Percentages also mislead when the starting volume is tiny or when intensity and strength load change with distance.
Use conservative progression as a starting point without promising a safe number. Change duration, intensity, or strength volume distinctly, observe the response, and include maintenance weeks.
Sleep, strength, and supervision
Inadequate sleep can affect recovery, mood, and performance. Consistent routines and enough sleep opportunity deserve the same planning as workouts. Strength work can improve capacity and running economy, but it cannot guarantee injury prevention.
A 2024 meta analysis found no significant overall risk reduction from exercise programs in runners. A later analysis favored supervised interventions, but many studies were low quality. The proper interpretation is caution, not that strength work is useless.
